Set the baseline

Pair a loaded hinge with a controlled unilateral pull.

6 minutes: easy walk, hip circles, 8 bodyweight hinges, 8 shoulder blade squeezes, and 20 seconds of tall plank.

Build single-leg control, then practice a short sustainable conditioning interval.

6 minutes: easy walk, ankle circles, 6 reverse lunges per side, 8 band rows, and 6 unweighted presses per side.

  • Rear-foot elevated split squat — 6 reps per side
  • Single-arm dumbbell row — 8 reps per side

Conditioning block

6 minutes: 30 seconds work / 30 seconds easy

Rest 75–90 seconds between strength rounds. During conditioning, use the easy interval to restore a calm breath.
