Use the listed strength work as your priority. Rest fully between main sets, stay within the prescribed RPE, and add a small amount of load or a rep only when every repetition remains controlled.

Week 1

Learn the rhythm

This week's progression

Keep the pace easy. Learn the positions, leave a few reps in reserve, and aim to finish each session feeling like you could do a little more.

Keep the main lifts crisp and leave 2–4 reps in reserve; skip any extra conditioning if recovery is limited.

Session A · Squat + push

30 minutes

Find a steady lower-body and pressing pattern.

Warm-up

4–5 minutes: easy march in place, shoulder rolls, 6 chair sit-to-stands, and 6 wall push-ups.

Session B · Hinge + pull

30 minutes

Practice a calm hinge and a controlled pull.

Warm-up

4–5 minutes: easy walk, hip circles, 6 bodyweight hinges, and 8 band pull-aparts or shoulder blade squeezes.

Add a supported single-leg pattern without losing control.

Notice your energy and sleep without grading them. A short walk, a regular bedtime cue, or an earlier wind-down all count.

Add a little volume

Keep the same movements and add a small amount of practice. If form gets rushed, repeat Week 1 instead.

Add a rep or a small load only where last week’s positions stayed steady. Keep longer rests for primary work.

32–35 minutes

Repeat the basics with one or two more quality reps.

Use a slower lowering phase or a slightly fuller range only if the previous week felt controlled. Do not add both at once.

Hold quality at the higher workload. Conditioning stays short and conversational so strength remains the emphasis.

35 minutes

Slow down the basics and own each position.

5 minutes: easy march, shoulder rolls, 8 sit-to-stands, and 6 wall push-ups.

  • Box squat — 8 reps with a 2-count lower
